Your Complete Guide on How to Train for HYROX

Tired legs decide HYROX times. Train them.

You’ve booked your race. Now you have to train for it. What follows is how HYROX training actually works, not the runner’s version and not the gym-goer’s version. The one that turns up on race day with legs that can still hit pace on the eighth kilometre.

1. What HYROX actually asks of you

HYROX has three demands, and most training plans only handle two.

2. Running for HYROX

You’re going to run 8 km on race day. Most first-timers undertrain it because they assume the stations will slow them down enough. They won’t. Fitter runners still finish faster.

The running plan has three parts.

Build the aerobic base

Zone 2 work, easy running or off-feet on the bike and StairMaster. Boring, effective, and where the average HYROX athlete falls short. The 5k-pace intervals runners chase aren’t needed for HYROX. Add threshold work, one session a week

Practice compromised running

This is the one most athletes skip and the one that decides finish times. A 1 km run immediately after a sled push feels nothing like a fresh 1 km run. 3. Strength and station work

You don’t need to lift heavy. You need to lift often enough that your body can push a sled, carry a sandbag, and finish 100 wall balls without your heart rate spiking uncontrollably.

Strength for HYROX is muscular endurance, not maximum. The lifts that transfer are the ones that build the posterior chain (trap-bar deadlifts, hip hinges, glute work), single-leg strength (split squats, step-ups, lunges under load), and grip (carries, hangs, heavy rows). The ones that don’t transfer much: bench press, isolated arm work, anything that spends 40 minutes chasing a one-rep max.

Two or three strength sessions a week of 30 to 45 minutes is enough for most athletes. Sequenced on the same day as your hard-running session, not on your recovery days. 4. How much training you actually need

Most training articles skip this. Most people need it.

5. Staying healthy

Injuries in HYROX are load-management failures, not accidents. The 10% weekly volume rule most runners follow ignores that stations are running load in disguise. 6. The final four weeks

The last four weeks are where a lot of hard work gets undone. The temptation to keep pushing is real. The reward for pushing is usually a race-day disaster.
